What is zone 2 training, and does it matter?

"Zone 2" has become one of the most talked-about ideas in endurance training. It's the comfortable, conversational effort that sits low in your heart rate range. But what is it really, and how much of your training should happen there?

Where zone 2 sits

Why easy effort works

Training at this intensity builds your aerobic base, and you can see what a well-built base looks like by measuring one. In "Assessment of Metabolic Flexibility by Means of Measuring Blood Lactate, Fat, and Carbohydrate Oxidation Responses to Exercise in Professional Endurance Athletes and Less-Fit Individuals," Iñigo San-Millán and George Brooks compared professional endurance athletes with moderately active people and with people who had metabolic syndrome. The professionals kept burning fat at intensities where the less-fit had already switched to carbohydrate, and produced less lactate at the same submaximal workloads. Those differences track how much mitochondrial capacity (the cellular machinery of aerobic endurance) each group had.1

That is a comparison between groups, not a training experiment, so it shows the signature of a deep aerobic base rather than proving which sessions build one. What it does establish is that the ability to work hard while still burning fat is a real, measurable marker of endurance fitness, and the intensity where fat oxidation peaks is the easy, conversational one.

But intensity still counts

Zone 2 is a foundation, not the whole house. Sports scientist Stephen Seiler's review "What is Best Practice for Training Intensity and Duration Distribution in Endurance Athletes?" gathered the descriptive studies of how elite endurance athletes actually train, and found a consistent pattern across sports: roughly 80% of sessions at this easy, aerobic intensity and only about 20% genuinely hard, now widely called "polarized training."2 The clearest fitness gains still come from also spending time in your higher zones, where your heart is forced to work near its limit. A balanced week usually mixes plenty of easy aerobic work with a smaller amount of genuinely hard effort.

How to use zones in practice
